Strength and conditioning exercises help you move faster, hit harder, improve endurance, and reduce the risk of injuries. Because the padel court is compact and rallies are fast-paced, your body needs to be prepared for sudden changes in direction, quick sprints, and explosive movements.

Here are some simple exercises that can significantly improve your performance on the padel court.

Squats

When it comes to building lower-body strength, squats are one of the best exercises you can do. Squats strengthen your quadriceps, hamstrings, glutes, hip flexors, adductors, core, and lower back. They improve joint mobility, increase stability, and help generate the power needed for quick movements on the court.

During long rallies, you'll constantly bend low to retrieve balls that rebound off the glass walls. Strong legs allow you to stay balanced and maintain your energy throughout the match.

How to perform:

  • Stand with your feet shoulder-width apart.

  • Lower your hips until your thighs are nearly parallel to the ground.

  • Keep your chest upright and your back straight.

  • Push through your heels to return to the starting position.

Recommended: 3 sets of 10 repetitions.

If you're just starting out, focus on maintaining proper form instead of increasing the number of repetitions. As your strength and endurance improve, you can gradually increase your reps or add resistance.


Lunges

Lunges are another excellent lower-body exercise that improves balance, stability, and movement efficiency. They strengthen your quadriceps, glutes, hamstrings, calves, and core while enhancing single-leg stability—an essential requirement in padel.

Different lunge variations target different muscle groups and movement patterns:

Shoulder Press

How to perform:

  • Hold a pair of light dumbbells at shoulder height with your palms facing forward.

  • Press the weights overhead until your arms are fully extended.

  • Slowly lower them back to the starting position.

Recommended: 3 sets of 15 repetitions with 45–60 seconds of rest between sets.

Start with lighter weights and gradually increase the load while maintaining proper technique. Strong shoulders improve shot power and help prevent fatigue during longer matches.


Core Exercises

Your core is the foundation of every movement you make on the court. A strong core transfers power from your legs to your upper body, helping you hit harder while improving balance and stability.

Simple bodyweight exercises are enough to build a strong core, including:

  • Planks: Improve overall core strength and endurance.

  • Side Planks: Strengthen the obliques and improve lateral stability.

  • Russian Twists: Develop rotational strength, which is essential for powerful padel shots.

How to perform:

  • Hold each exercise for 20–30 seconds initially.

  • Gradually increase the duration to one or two minutes as your strength improves.

A stronger core supports quicker movement, better balance, improved shot power, and significantly lowers the risk of lower back and hip injuries.


Recovery Is Just as Important

Training alone won't make you a better player. Recovery is equally important.

To improve consistently:

  • Get 7–9 hours of quality sleep every night.

  • Stay hydrated before, during, and after matches.

  • Eat a balanced diet with enough protein for muscle recovery.

  • Take at least one recovery day each week.
